Have steadier mornings
A steady morning starts the night before and is mostly about timing: when you wake, when you see daylight, when you eat, when you have coffee. None of it is hard. The point is to make the first hour of the day run the same way often enough that it stops taking decisions.
- Current step
Step 1: Pick a wake time and keep it
Choose a wake time you can hold seven days a week and set one alarm for it. Keep weekends within about an hour of it.
Moderate effortPractice- Why it is here
- The NHLBI's first healthy-sleep habit is going to bed and waking at the same time every day, with weeknights and weekends kept within roughly an hour of each other. A fixed wake time is the anchor the rest of the day hangs on.
- Effort
- Nothing to do in the morning; the cost is the discipline on weekends.
- What is known
- A habit recommended by the NHLBI for healthy sleep. This plan does not claim it fixes any condition; it is the foundation the other steps assume.
- Be careful of
- Ask a clinicianIf you work rotating shifts and sleep stays broken, the NHLBI suggests talking with your doctor about other options.
Step 2: Get daylight and move within the first hour
Get outside for ten minutes soon after waking, even on a gray day, and move: a walk, stretching, a short workout. If you cannot get outside, open the blinds and stand near a window.
Moderate effortPractice~15 min- Why it is here
- The NHLBI advises spending time outside every day when possible and being physically active. Morning is the easiest place to put both, and doing them early keeps them from being dropped later.
- Effort
- Ten to twenty minutes.
- What is known
- Daylight and activity are NHLBI-recommended habits. The plan makes no claim about mood, energy or any condition.
- Be careful of
- NoteStart where you are. If you have not exercised in a while or have a heart or joint condition, build up gradually and ask a clinician what is sensible for you.
Step 3: Water first, then a real breakfast
Drink a glass of water before anything else. Then eat something you can make without thinking: overnight oats you set up the night before, eggs, fruit and yogurt. A warm cup of ginger and lemon is a traditional morning drink if you want one.
Light effortPractice~10 min- Why it is here
- A morning that includes food and water is one where decisions are already made. Setting breakfast up the night before is what makes it happen on a rushed day.
- Effort
- Five to ten minutes; less if it was made the night before.
- What is known
- A routine, not a health claim. This site does not claim any breakfast or drink affects energy, focus or weight.
- Be careful of
- InteractionHerbs in a morning cup can interact with medicines. Read the plant profile's cautions before making one a daily habit, especially if you take a blood thinner or have a medical condition.

Step 4: Have your coffee, with a cutoff
Have coffee or tea with or after breakfast rather than on an empty stomach if it makes you jittery, and set a cutoff in the early afternoon. Caffeine is in tea, energy drinks, many sodas and chocolate too.
Light effortPractice- Why it is here
- The NHLBI notes caffeine's effects can last up to eight hours, so a late-afternoon cup can make it hard to fall asleep, which is what makes the next morning unsteady.
- Effort
- No time; a cutoff.
- What is known
- The timing advice follows the NHLBI. Green tea's own evidence and cautions are on its profile; this step makes no claim about caffeine's effects beyond sleep timing.
- Be careful of
- AmountIf caffeine leaves you anxious, shaky or with a racing heart, cut the amount or the strength rather than pushing through it.
Step 5: Keep the first ten minutes off the phone
Leave the phone where it charged until you have had water, light and a look at the day. If a ritual helps, use one: a cup made slowly, a page of reading, a short burn of incense.
Light effortPractice~10 min- Why it is here
- The first minutes set the pace. Starting them with someone else's messages hands the morning over before it has begun.
- Effort
- Ten minutes you were already awake for.
- What is known
- No study is cited for this. It is a habit with a plain rationale, and you can judge it for yourself within a week.

When it is a clinician’s question
Stop working the plan and ask a professional if you notice
- Waking exhausted most days despite enough hours in bed, or loud snoring and gasping in the night.
- Low mood, dread or anxiety that stays with you for weeks.
- Shift work with sleep that does not settle.
